Ideally you should have a stability ball and a machine with a cable, if not use resistance bands. The first exercise is the Alternating Chest Press on the stability ball. To perform this exercise you’ll need to grab a pair of dumbbells. Lie with your back on the stability ball and your feet on the ground. Hold the dumbbells up over your chest until your arms are straight. Then you’ll lower one of your arms down to your chest then push it back up. Make sure the other dumbbell is still up in the air with your arm fully extended. Alternate chest press and do 15 repetitions each arm. When completed go directly to the next exercise.
The second exercise is the Lunging Cable Fly. As stated earlier you’ll need access to a cable crossover machine. If you don’t have access to a cable crossover machine you can still use the resistance bands. Stand in the middle of cable crossover machine. Take a lunge while holding onto both handles. As you lunge forward you’ll pull the handles across you chest until your hands meet. Go back to starting position, although this time do the exercise on the other leg. Do this exercise for 15 repetitions each leg then immediately go to the final exercise.
The final exercise of this chest building workout is the Decline Stability Ball Pushup. With the stability ball behind you, get into pushup position. Place your shins across the ball and palms flat on mat with arms straight. When you are ready, lower your chest 90 degrees then push yourself back up to the original position.

Circuits are high intensity workouts with no breaks until all the exercises are completed. After you’ve completed the first round of exercises you’ll be able to rest for a little bit before repeating the round of circuits again for a total of three times. Circuits must be completed with the utmost quickness. Martial arts schools in Maryland recommend that circuit should be done three times a day for optimum results. You want to always beat your personal best everytime you do a circuit.
This circuit will have four exercises that you quickly switch between. For beginners the goal is to complete three rounds of circuits in 15-25 minutes. Make sure you do each exercise at maximum intensity to keep your heart rate in the target area for the duration of the circuit. 1. Dumbbell Clean and Press: Hold the free weights shoulder width apart. Slightly bend your knees so the dumbbell is at knee level. From there you are going to straighten out your body with an explosive movement while pulling the weight to shoulder level. From that position you are going to press the dumbbells toward the ceiling then slowing bring them back down into knee level position. Perform this exercise for 10 repetitions.
2. T-Pushup: Grab a pair of light dumbbells. Get into the down pushup position while gripping the dumbbells on the ground. Make sure your palms are facing each other in the pushup position. Do a pushup, and when it is completed lift up one of the free weights to the sky. Turn your body so that your side is facing the ground and your abdomen is no longer facing the ground. Your body should be in the shape of a “T” to know if you are doing them correctly. Do 10 repetitions each arm of this exercise.
3. Reverse Lunge and Curl: Stand shoulder width apart with a pair of dumbbells. Then you are going to take a step backwards and lower yourself till your front leg makes a 90 degree bend at the knee. As you lunge back do a bicep curl with dumbbells. Push yourself back into standing position and lowly down the dumbbells. Do 10 repetitions of this workout.
4. Seated Dumbbell Rotation: With one dumbbell have a sit on the floor. Have your legs out in front of you with your knees slightly bent. Lean back a little bit while keep you heels on the ground. Take the dumbbell and hold it in front of your stomach. Then quickly rotate from side to side as you try to get the dumbbell to touch the floor. Do 20 rotations of this exercise.

To really build explosive power you’ll need speed, power, and strength. No one wants to face someone who is fast, strong and explosive. You need to be explosive when doing mixed martial arts. When you are throwing punches and kicks being explosive will allow you to deal more damage and give you knockout power. From the ground being explosive will help you deal damage, get out of bad positions or even submit your opponent whether you are on top or bottom.
It is best to complete 3 circuits per week to build up your explosiveness quickly. This first circuit will develop your speed. This second circuit will develop your strength. The last circuit is for developing power. You should build a hard workout routine around each of these things. The speed circuit should consist of mostly speed and agility drills with light weight and high repetitions, the strength circuit should have weight lifting and the power circuit should have explosive lifting coupled with endurance exercises.
You should always be recording how long it takes to complete the circuits and push yourself to finish as fast as possible. You should do the circuits almost every other day giving yourself a day to rest in between. Really push yourself to beat your old time because the fast you can finish the circuits the more explosive you will become.
